About this plan

Vegetarian Indian food is often carbohydrate-heavy by default: more rice, more roti, a small katori of dal. This week rebalances that without turning into salads and shakes. Every meal has a deliberate protein anchor — paneer, tofu, sprouts, soya, rajma, chana or curd.

The two structural changes are protein at breakfast, which most Indian breakfasts skip, and brown rice or quinoa in place of white rice at two lunches. Both matter more than any single dish on the list.

How much protein does this plan actually provide?
At the portions in the grocery list, roughly 90–110 g per person per day. Paneer and curd do most of the work, with dal, sprouts, soya chunks and roasted chana filling in. Increase paneer and soya by about 25% if you are training heavily.
When do I need to start sprouting?
Soak moong for sprouts on Sunday evening and again on Wednesday evening — each batch takes about 36 hours to sprout well in Indian room temperature. Rajma and chana need an overnight soak before Monday, Tuesday and Friday.
Can I swap soya chunks for something else?
Yes. Tofu or extra paneer works in the Tuesday curry and Saturday pulao at similar protein levels. If you use tofu, press it for 20 minutes first so it holds shape in the gravy.
